From Raw to Well Done

Where each approach sits on the heat spectrum, and what it means for the vegetables you're preparing.

Raw no heat
Maximum enzyme activity, full water-soluble vitamins. Cell walls intact — some nutrients less accessible. Best for cucumbers, bell peppers, leafy greens eaten immediately.
Lightly Steamed 2–5 min
Cell walls soften without boiling nutrients away. Greens turn bright and digestible. One of the gentlest methods available for most vegetables.
Blanched 1–3 min, then iced
Brief boil followed by ice water stops cooking instantly. Preserves colour and texture while softening just enough. Good for salads with a cooked element.
Sautéed or Stir-Fried 5–12 min, high heat
Quick, hot, often with oil. Breaks cells fast, promotes carotenoid absorption. Vitamin C takes a hit, but fat-soluble nutrients fare well.
Roasted 200–220°C / 20–40 min
Dry heat concentrates flavour through the Maillard reaction. Some vitamins degrade, but texture and taste often make vegetables more appealing — which matters for how much you actually eat.
Boiled 10–20 min
The most nutrient-lossy method for water-soluble vitamins — much of it goes into the water. Use the cooking water in soups or sauces to recover what leached out.

The questions that come up most, answered as plainly as possible.

Are raw vegetables always more nutritious than cooked?

No — and the answer depends heavily on which vegetable and which nutrient. Raw keeps water-soluble vitamins like C intact, but cooking can make other compounds more accessible. There is no universal rule.

Do raw vegetables take longer to digest?

For many people, yes. Raw plant cells have intact walls that take more work to break down. Some individuals find this causes bloating; others don't notice any difference. Chewing thoroughly helps significantly.

Does cutting or shredding vegetables raw change the nutrition?

Slicing very fine breaks more cells and exposes more surface area to air, which speeds oxidation of some vitamins. For salads, dress just before serving and eat promptly to minimise this. Cutting does make chewing easier and can improve how much your body extracts from what you eat.

Which cooking method loses the least nutrition?

Steaming consistently comes out ahead in research, particularly for water-soluble vitamins, because the vegetable doesn't sit in water. Short cooking times at lower heat also help. Microwaving with minimal water is surprisingly effective too.

Does roasting destroy nutrients?

Some. Dry heat over long periods degrades heat-sensitive vitamins, but roasting also concentrates flavour and makes vegetables more palatable — which often leads to people eating more of them. That practical benefit matters.

Can I rescue the nutrients lost from boiling?

Yes — use the cooking water. Most of what leaches from boiled vegetables stays in the liquid. Add it to soups, grains, or sauces rather than pouring it away.

Why do tomatoes give more lycopene when cooked?

Lycopene is trapped inside tomato cells. Heat ruptures those cells and releases it. Eating cooked tomatoes with a fat source (olive oil, for example) helps absorb the lycopene more efficiently still.

Does cooking destroy all the vitamin C in vegetables?

Not all of it. The amount lost depends on temperature, time, and water contact. Steaming at moderate heat for a short time preserves most of it. Boiling for 20 minutes in a lot of water loses significantly more.

Are fat-soluble vitamins affected by cooking the same way?

Fat-soluble vitamins (A, D, E, K) are generally more heat-stable than water-soluble ones and don't leach into cooking water. Cooking with a small amount of fat actually improves how well your body absorbs them.
